Sleep Cycle Calculator | Best Bedtime & Wake Times

A sleep cycle calculator recommends bedtimes for a chosen wake time by counting back in 90-minute sleep cycles. Six cycles (9 h) suits most adults, five (7.5 h) is the common target, and four (6 h) is the minimum for one night. Each result adds the average 15-minute sleep onset latency.

Quick reference

Bedtimes for a 7:00 AM wake-up (15 min to fall asleep):

CyclesSleepBedtime
69 h9:45 PM
57.5 h11:15 PM
46 h12:45 AM

loop 90 minutes

One full cycle of light → deep → REM sleep averages 90 minutes; the first cycles of the night are deep-sleep heavy.

alarm Groggy mornings

Waking mid-cycle (in deep sleep) causes sleep inertia — shifting your alarm by 20–30 min often fixes it.

coffee Caffeine cutoff

Caffeine's half-life is ~5 h; stop by early afternoon so it doesn't push your sleep onset past the calculated bedtime.

dark_mode Onset matters

If you regularly take 30+ min to fall asleep, that's the variable to fix first — the cycle math can't help a bedtime you miss.

lightbulb A real example — catching a 6:30 AM flight

Alarm at 6:30 AM, you fall asleep in about 15 minutes.

Result: Best bedtime: 9:45 PM for 6 cycles (9 h). Minimum sensible: 12:45 AM (4 cycles, 6 h).

What this means: If you can't hit 9:45 PM, protect four full cycles and nap 20 min midday — better than one broken 7-hour attempt with a mid-cycle alarm.

Formula & methodology

Formula: Bedtime = Wake time − (cycles × 90 min + fall-asleep time)

How the bedtime math works

Sleep runs in ~90-minute cycles of light sleep, deep sleep and REM. Waking at a cycle boundary feels far easier than waking mid-cycle, so the calculator counts back whole cycles from your alarm:

  • 6 cycles = 9 h sleep → bedtime 9 h 15 min before waking (with 15 min to fall asleep)
  • 5 cycles = 7.5 h — the commonly recommended target for adults
  • 4 cycles = 6 h — short-term minimum

Cycle length varies 80–100 minutes between individuals; treat the outputs as anchors, not promises. Teenagers need 8–10 h (5–6 cycles); newborns don't cycle on 90 minutes at all.

Frequently asked questions

What is the best bedtime for a 7 AM wake-up?
For 7.5 hours (5 cycles): 11:15 PM including 15 minutes to fall asleep. For a full 9 hours (6 cycles): 9:45 PM.
How long is one sleep cycle?
Averaging about 90 minutes, ranging 80–100 minutes between people and lengthening slightly toward morning as REM proportion grows.
Is 7.5 hours of sleep better than 8?
Both are fine — 7.5 h is exactly five cycles, so waking can land on a boundary. What matters more is consistency of schedule and completing whole cycles.
Why do I wake up exhausted after 8 hours?
Likely mid-cycle waking (sleep inertia), inconsistent timing, or an underlying issue like apnoea. Try aligning sleep to cycle boundaries and keep the schedule stable for two weeks.
